Savory High-Protein Egg Cups

The reason most people under-eat protein is breakfast. Toast, cereal, a banana on the way out — you can be halfway through the day before you have eaten 20 grams. These fix that permanently. One tin makes twelve cups, which is four breakfasts at 30 grams each, and they keep in the freezer for two months. The cottage cheese is not optional: it is what makes them custardy instead of rubbery, and it is where a quarter of the protein comes from.

Method

  1. Heat the oven to 350°F. Grease a 12-cup muffin tin properly, or use silicone liners — egg sticks to metal and you will lose half of them to the pan.

  2. Brown the turkey sausage in a skillet over medium heat, breaking it up as it goes. Drain and set aside.

    Timer
  3. Whisk the eggs and cottage cheese together until mostly smooth. A few curds left is fine — they melt into the custard. Season with the paprika, salt, and pepper.

    Timer
  4. Stir in the sausage, spinach, bell pepper, scallions, and half the cheddar. Divide among the twelve cups, filling each about three-quarters. Scatter the rest of the cheddar on top.

    Timer
  5. Bake 20–24 minutes, until the centers are set and just barely domed. They will deflate as they cool. That is supposed to happen.

    Timer
  6. Cool five minutes in the tin, then run a knife around each one and lift it out.

Why it works after 50

Thirty grams of protein and almost no carbohydrate, at the meal where most people get neither. Protein at breakfast is the single easiest change to make if you are trying to protect muscle in your fifties and sixties — not because the morning is magic, but because it is the meal you are most likely to skip protein at entirely, and the daily total is what counts. If you are logging with Prime Chapter Health, this is the breakfast that makes the morning protein line stop embarrassing you.

Make it yours

Swap the turkey sausage for diced ham, cooked bacon, or leave the meat out and double the vegetables for a vegetarian version at around 24g. Feta instead of cheddar works well with spinach. To freeze: cool completely, bag them flat, and reheat one for 30–45 seconds in the microwave. Four days in the fridge, two months in the freezer.
